    Loving-Kindness Meditation

Loving-Kindness Meditation (Metta Bhavana) is an ancient Buddhist practice designed to cultivate unconditional love and compassion. The practice involves silently repeating phrases of goodwill while visualizing different people, starting with yourself and gradually expanding to include all beings.

Research shows this meditation reduces self-criticism, increases positive emotions, and enhances feelings of social connection. Regular practice has been linked to decreased depression, anxiety, and chronic pain.

    The Traditional Sequence

    1

Self – Begin by directing loving-kindness toward yourself

    2

Loved one – Someone you naturally feel warmth toward

    3

Neutral person – Someone you neither like nor dislike

    4

Difficult person – Someone you have conflict with (start mild)

    5

All beings – Expand to include everyone everywhere

    Common Phrases

    May I/you be happy

    May I/you be healthy

    May I/you be safe

    May I/you live with ease

    Benefits

    • Increases positive emotions and life satisfaction
    • Reduces self-criticism and negative self-talk
    • Enhances empathy and social connection
    • Decreases symptoms of depression and anxiety
    • Builds emotional resilience

    Things to Consider

    • Starting with yourself can be hardest for some—that's normal and why it's practiced.
    • If phrases feel mechanical, focus more on the feeling you're trying to cultivate.
    • Don't force feelings—intention matters more than immediate emotional response.
    • Start with a mildly difficult person, not your most challenging relationship.
    • Regular short practices are more effective than occasional long ones.

    Speed
    1. 1Sit comfortably with eyes closed. Take several deep breaths to settle.
    2. 2Begin with yourself. Place a hand on your heart if helpful. Silently repeat: "May I be happy. May I be healthy. May I be safe. May I live with ease."
    3. 3Spend 2-3 minutes with each phrase, really feeling the intention behind the words.
    4. 4Bring to mind someone you love easily. Direct the same phrases toward them: "May you be happy..."
    5. 5Next, think of a neutral person—perhaps a neighbor or cashier. Send them the same wishes.
    6. 6If ready, bring to mind someone mildly difficult. Offer them the phrases, noticing any resistance.
    7. 7Finally, expand to all beings everywhere: "May all beings be happy, healthy, safe, and live with ease."
    8. 8End by returning attention to yourself, taking a few breaths before opening your eyes.
